A new long-term analysis suggests that a modest amount of strength training each week may be enough to support a longer life.
According to the findings published in British Journal of Sports Medicine, around 90 to 120 minutes of resistance exercise weekly was linked with a lower risk of death from any cause, as well as reduced risk of death from cardiovascular and neurological disease.
The study did not find added survival benefit above 120 minutes a week, which may offer a useful benchmark for people trying to build a realistic exercise routine.
The result is notable because strength training is often discussed in terms of fitness, muscle tone, or weight control. This study places it squarely in the wider conversation about longevity.
The message is not that everyone needs to spend hours lifting weights. Rather, a consistent routine of about one and a half to two hours each week may be enough to make a meaningful difference in terms of health and longevity.
Researchers examined three major long-running large cohort studies, following participants for up to 30 years in some cases. In total, the analysis included 147,374 adults, with 31,540 men and 115,834 women. The average age at the start of the research was 54. Participants reported their weekly physical activity every two years. That included both aerobic exercise and strength training.
The strength training category covered activities such as free weights, weight machines, push-ups, lunges and squats. The aerobic category included brisk walking, running, jogging, swimming, cycling, tennis, squash, strenuous outdoor work and stair climbing. Over the course of the follow-up period, 35,798 participants died. Researchers then assessed how exercise patterns related to mortality risk.
The pattern that emerged was clear. People who reported 90 to 119 minutes of strength training per week had a 13% lower risk of death from any cause.
For cardiovascular deaths, the reduction was 19%.
For neurological deaths, the reduction was 27%.
These are meaningful associations, especially in a large dataset tracked over many years.
The findings may reassure people who feel overwhelmed by the idea of long gym sessions. Two short or moderate sessions each week may be enough to sit within the range associated with better health outcomes.
The absence of extra benefit above 120 minutes is also important. It suggests that more is not always better, at least within the limits measured by this study.
That said, the research does not prove that strength training directly caused the lower death rates. It was observational, not experimental. That means the study can show association, not certainty of cause and effect. People who lift weights may differ in other ways too. They may be healthier overall, more active, or more likely to follow medical advice. These factors can influence results.
The researchers also acknowledged several limitations. The exercise data were self-reported, which means some participants may have overestimated or underestimated their activity. The study also did not include some forms of strength-based exercise, such as Pilates and calisthenics. It did not record the length of each workout session or the intensity of the training either. Those details matter. A 30-minute session of controlled resistance work is not the same as an intense circuit session, and the body may respond differently.
Even with those limitations, experts say the study adds to a strong and growing body of evidence supporting resistance exercise. Strength training is already known to help maintain bone health, improve balance, support weight management and preserve muscle mass with age. The new research expands the discussion by linking those benefits to long-term survival outcomes.
The wider health effects of strength work are well established. Regular resistance exercise can improve blood pressure, support healthier cholesterol levels and help the blood vessels function more efficiently. It may also improve insulin sensitivity, which matters for the prevention and management of type 2 diabetes. Muscle strengthening is linked with better bone density too, which can reduce the risk of osteoporosis. For older adults, this may help protect against frailty and loss of independence.
There is also a practical side to this story. Strength training is often more accessible than people assume. It does not require heavy equipment or a large amount of time. Body weight movements can count. Push-ups, squats and lunges are effective. So are resistance bands and simple free weights. The key is consistency. A routine repeated week after week is far more valuable than occasional bursts of effort.
The study’s results fit neatly with current exercise guidance, which generally encourages adults to combine aerobic activity with muscle-strengthening work. Aerobic exercise remains vital. It supports heart health, endurance and calorie use.
But resistance training offers something distinct. It helps preserve lean mass, improves movement quality and appears to contribute to better long-term health in ways that cardio alone may not fully replace.
This is especially relevant as people age. Muscle loss tends to increase over time. So does risk of falls, reduced mobility and chronic disease. Strength training can help slow that decline. It also provides benefits that are easy to overlook, such as better posture, greater ease with daily tasks and more confidence in physical movement. Picking up groceries, climbing stairs or standing up from a chair can all become easier when muscle strength is maintained.
The study also found a more nuanced pattern for cancer mortality.
Lower risk of cancer death was seen at lower levels of strength training, specifically 1 to 29 minutes per week and 30 to 59 minutes per week. The association did not appear to strengthen in the same way at higher volumes. This does not mean that more exercise is harmful. It simply suggests the relationship may be different for cancer than for cardiovascular or neurological disease. Researchers will need more work to understand why.
For people thinking about starting a new routine, the most important point may be that the target does not have to be intimidating. Small beginnings still count. One short session may be better than none. Two or three sessions each week, each lasting 30 to 45 minutes, could move someone into the range associated with benefit. That makes the goal manageable for busy adults, beginners and older people alike.
Health specialists generally advise easing in gradually. That approach lowers the chance of injury and makes the habit easier to sustain. It also allows time for the body to adapt. Early goals can be modest. A few basic movements, done correctly and regularly, may be enough to build confidence. From there, a person can increase frequency, duration or resistance as fitness improves.
The best routine is usually the one a person can keep doing. Enjoyment matters. Some people prefer a gym. Others prefer home workouts, structured classes or exercises that use body weight only.
